M In order to obtain the greatest benefits from exercis ing it is essential to maintain proper form Maintaining proper form means moving through the full range of motion for each exercise and moving only the appropriate parts of the body Exercising in an uncontrolled manner will leave you feeling exhausted On the exercise poster accompanying this manual you will find photographs showing the correct form for each exercise A description of each exercise is also provided along with a list of the muscles affected Refer to the muscle chart on page 16 to find the locations of the muscles The repetitions in each set should be performed smoothly and without pausing The exertion stage of each repetition should last about half as long as the 15 return stage Proper breathing is also important Exhale during the exertion stage of each repetition and inhale during the return stroke never hold your breath Rest for 3 minutes after each set if you are doing a muscle building workout 1 minute after each set if you are doing a toning workout and 30 seconds after each set if you are doing a weight loss workout Plan to spend the first couple of weeks familiarizing yourself with the equipment and learning the proper form for each exercise COOLING DOWN End each workout with 5 to 10 minutes of stretching Include stretches for both your arms and legs Move slowly as you stretch do not bounce Ease into each stretch gradually a

M8 x 48mm Carriage Bolts 4 in the Base 40 Hand tighten an M8 Nylon Locknut 1 onto each Carriage Bolt Do not tighten the Nylon Locknuts yet Attach the other Upright 39 to the Base 40 in the same manner As you assemble the WEIDER 150 make sure that all parts are oriented as shown in the draw ings THE FOLLOWING TOOLS NOT INCLUDED ARE REQUIRED FOR ASSEMBLY e Two 2 adjustable wrenches SD e One 1 standard screwdriver E One 1 rubber mailet HF Lubricant such as grease or petroleum jelly and soapy water will also be needed Assembly will be more convenient if you have the following tools A socket set a set of open end or closed end wrenches or a set of ratchet wrenches The Indented Holes must face the floor 2 Attach the Cross Brace 43 to both Uprights 39 with four M8 x 65mm Bolts 24 four M8 Washers 3 and four M8 Nylon Locknuts 1 Do not tight en the Nylon Locknuts yet 3 Press a 1 Round Inner Cap 14 into each side of the Weight Carriage 15 Press 1 1 2 Square Bushings 16 into the top and bottom of the Weight Carriage 4 Attach the Lower Lat Tower 23 to the Base 40 with an M8 x 102mm Bolt 5 two M8 Washers 3 and an M8 Nylon Locknut 1 Do not tighten the Nylon Locknut yet Attach the Lower Lat Tower 23 and the Connector Plate 19 to the Cross Brace 43 with an M8 x 54mm Bolt 6 and an M8 Nylon Locknut 1 Do not tighten the Nylon Lo

8. ast one full day each week to give your body time to regenerate By combining weight training with aerobic exercise you can reshape and strengthen your body plus develop a stronger heart and lungs PERSONALIZING YOUR EXERCISE PROGRAM We have not specified an exact length of time for each workout or a specific number of repetitions or sets for each exercise It is very important to avoid overdoing it during the first few months of your exer cise program and to progress at your own pace If you experience pain or dizziness at any time while exercising stop immediately and begin to cool down Find out what is wrong before continuing Remember that adequate rest and a proper diet are also impor tant WARMING UP Begin each workout with 5 to 10 minutes of light stretching and exercise to warm up Warming up pre pares your body for exercise by increasing circulation raising your body temperature and delivering more oxygen to your muscles WORKING OUT Each workout should include 6 to 10 different exercis es Select exercises for every major muscle group with emphasis on the areas that you want to develop the most To give balance and variety to your work outs vary the exercises from workout to workout Schedule your workouts for the time of day when your energy level is the highest Each workout should be followed by at least one day of rest Once you find the schedule that is right for you stick with it EXERCISE FOR

11. ise such s one sit up A set is a series of repetitions performed consecutively The proper amount of weight for each exercise depends upon the individual user It is up to you to gauge your limits Select the amount of weight that you think is right for you Begin with 3 sets of 8 repeti tions for each exercise that you perform Rest for 3 minutes after each set When you can complete 3 sets of 12 repetitions without difficulty increase the amount of weight e Toning To tone your muscles you must push your muscles to a moderate percentage of their capacity Select a moderate amount of weight and increase the number of repetitions in each set Complete as many sets of 15 to 20 repetitions as possible without discomfort Rest for 1 minute after each set Work your muscles by completing more sets rather than by using high amounts of weight Weight Loss To lose weight use a low amount of weight and increase the number of repetitions in each set Exercise for 20 to 30 minutes resting for a maximum of 30 seconds between sets e Cross Training In the pursuit of a complete and well balanced fitness program many have found that cross training is the answer We recommend that on Monday Wednesday and Friday you plan weight training workouts On Tuesday and Thursday plan 20 to 30 minutes of aero bic exercise such as cycling running or swimming Rest from both weight training and aerobic exercise for at le

13. nto the Carriage Bolt Attach the other end of the Seat 35 to the Bench Frame 33 with an M6 Washer 31 and the M6 x 48mm Screw 30 17 Wet both ends of the Lat Bar 44 with soapy water Slide a Hand Grip 45 onto each end of the Lat Bar Allow the Handgrips to dry before using them 18 Make sure that all parts have been properly tightened The use of the remaining parts will be explained in ADJUSTING THE WEIGHT BENCH beginning on page 12 of this manual 41 ADJUSTING THE WEIGHT BENCH The weight bench is designed to be used with your own weight set not included The steps below explain how _ the weight bench can be adjusted See EXERCISE GUIDELINES on page 14 for important exercise information and refer to the accompanying exercise poster to see the correct form for each exercise Refer also to the exer cise information accompanying your weight set not included for additional exercises Inspect and tighten all parts each time you use the weight bench Replace any worn parts immediately The weight bench can be cleaned with a damp cloth and a mild non abrasive detergent Do not use solvents ADJUSTING THE BACKREST The Backrest 36 can be set at three different posi tions the incline position a the level position b and the decline position c To change the position of the Backrest 36 move the Adjustment Tube 46 to a different set of adjustment holes in the Uprights 39 Rotate the Adjus
14. ounds on the Weight Carriage See drawing B Attach the Lat Bar 44 to the Cable 10 with a Cable Clip 34 See drawing C IMPORTANT Always sit on the Backrest 36 when using the Lat Bar 44 The Backrest must be in the level position see ADJUSTING THE BACKREST on the previous page The user s body weight should be centered on the Backrest between the Adjustment Tube 46 and the Seat 35 Do not sit on the Seat 13 STORING THE WEIDER 150 WEIGHT BENCH The WEIDER 150 weight bench is designed so that you can store it in a compact out of the way position when you are not using it To store the weight bench first remove the Lat Bar 44 from the Cable 10 Then remove the Adjustment Tube 46 from the Uprights 39 Fold the Leg Lever 28 and Backrest 36 as shown Slide the Bench Frame 33 in between the Uprights The Stabilizer 32 should be on the outside as shown EXERCISE GUIDELINES THE FOUR BASIC TYPES OF WORKOUTS e Muscle Building In order to increase the size and strength of your muscles you must push your muscles to a high per centage of their capacity You must also progressively increase the intensity of your exercise so that your muscles will continually adapt and grow Each individ ual exercise can be tailored to the proper intensity level by changing the amount of weight used or the number of repetitions or sets performed A repeti tion is one complete cycle of an exerc
15. the Bolt and an M8 Nylon Locknut 1 Slide the Weight Stop 20 onto the Leg Lever 28 Tap two 3 4 Round Inner Caps 25 into each of the three Pad Tubes 27 Insert a Pad Tube 27 into the indicated hole in the the holes in the Leg Lever 28 Slide two Foam Pads 26 onto each Pad Tube 27 Attach the Adjustment Backrest Bracket 37 to the Backrest 36 with two M6 x 16mm Screws 18 Attach the indicated end of the Backrest Bracket 38 to the Backrest 36 with an M6 x 16mm Screw Another M6 x 16mm Screw will be attached in step 15 Make sure that the Backrest Bracket the Adjustment Backrest Bracket and the Backrest are oriented as shown Wide End 10 aA oF 15 Slide a 15 8mm x 20mm Spacer 48 onto each side of the welded rod on the Bench Frame 33 Slide the Adjustment Backrest Bracket 37 onto the weld ed rod Slide the Backrest Bracket 38 onto the welded rod Attach the Backrest Bracket to the Backrest 36 with an M6 x 16mm Screw 18 Rest the Backrest 36 on the Adjustment Tube 46 Make sure that the Adjustment Tube is firmly seated in one of the slots in the Adjustment Backrest Bracket 37 16 Insert the M6 x 52mm Carriage Bolt 51 into the center hole in the Seat Plate 50 Attach the Seat _ Plate to the Seat 35 with two M6 x 16mm Screws 18 Insert the M6 x 52mm Carriage Bolt 51 into the indicated hole in the Bench Frame 33 Tighten an M6 Nylon Locknut 49 o

17. tment Tube to the locked position with the end of the Adjustment Tube clipped onto the Upright Lay the Backrest on the Adjustment Tube Make sure that the Adjustment Tube is firmly seated in one of the slots in the Adjustment Backrest Bracket not shown ADJUSTING THE WEIGHT RESTS To perform certain exercises the Weight Rests 42 must be adjusted To change the position of the Weight Rests remove the Lock Pins 1 7 and set the Weight Rests to the desired height Align one of the holes in each Weight Rest with the small hole in the Uprights 39 Insert the Lock Pins through the Uprights and the Weight Rests Rotate the Lock Pins to the locked position with the Lock Pins clipped onto the Uprights IMPORTANT For safety make sure that both Weight Rests are at the same height ATTACHING WEIGHTS TO THE LEG LEVER i amp To use the Leg Lever 28 make sure that the Weight Stop 20 is on the weight tube Slide the desired weights not included onto the weight tube WARN ING Do not place more than 120 pounds on the Leg Lever 12 USING THE WEIGHT CARRIAGE AND THE HIGH PULLEY STATION See drawing A To use the high pulley station first make sure that the Cable 10 is attached to the M8 Eyebolt 13 Slide a Weight Stop 20 onto each side of the Weight Carriage 15 Then slide the desired amount of weight not included onto the Weight Carriage Secure the weights with the Spring Clips 29 Do not place more than 120 p
